The Free 7-Day Chest Reset Starter Checklist
Seven practical days to set up the habits that change body composition over the coming months. This is a starting period: it won't remove chest fat in a week and it isn't a treatment for any medical condition. It will give you a baseline, a routine and a plan for the next 30 days.
Health note: general education only, written for healthy adults. If you have a medical condition, take medication, or notice a new chest lump, one-sided or rapid change, pain, nipple discharge or skin changes, speak to a healthcare professional first.
The seven days
Day 1
Establish your baseline
Know where you're starting from, without judgement.
- Weigh yourself first thing in the morning, after the bathroom and before eating. Write it down.
- Measure your waist at navel level after a normal breath out. Optionally, measure your chest at nipple level.
- Take private front, side and back photos in good light. Note the location and time so you can repeat them.
- Write down what you ate and drank today, honestly. No changes yet, just information.
- Check your average daily steps for the last week (phone or watch), or estimate them.
- Note your usual bedtime and wake time.
- Write one sentence about why you're doing this.
Why it matters: You can't judge progress without a starting point. Weekly averages, waist size and photos will tell you far more than the mirror. How to measure progress
Day 2
Nutrition foundations
Build meals around protein and plants, without banning foods.
- Include a palm-sized portion (or two) of protein at each meal: eggs, Greek yoghurt, chicken, fish, tofu, beans or lentils.
- Add vegetables or salad to lunch and dinner, and fruit at one meal.
- Swap sugary drinks for water, sparkling water or zero-sugar options.
- Choose one planned snack instead of grazing.
- Notice your hunger before and after meals, on a scale of 1 to 10.

Day 3
Beginner strength training
Complete your first full-body session and learn the movements.
- Warm up for 5 minutes: brisk walking or marching, arm circles, bodyweight squats.
- Complete the Simple Starter Workout (on this checklist) at an easy-to-moderate effort.
- Leave 2 to 3 good reps in reserve on every set. Today is about learning, not exhaustion.
- Write down each exercise, the variation you used and your reps.
- Stop any exercise that causes sharp or joint pain.

Day 4
Daily movement & habits
Move a bit more and set up your sleep window.
- Add around 1,000 to 2,000 steps to your usual daily average. A 10 to 15 minute walk after a meal does it.
- Set a consistent bedtime and wake time that allows at least 7 hours in bed.
- Stop caffeine by early afternoon if it affects your sleep.
- Plan your meals for tomorrow in two minutes.

Day 5
Improve your food environment
Make the easy choice the better choice.
- Shop with the grocery checklist, and not while hungry.
- Put high-protein and ready-to-eat options (yoghurt, eggs, cooked chicken, fruit, bagged salad) where you'll see them.
- Move the snacks you tend to overeat out of sight or out of the house. You don't need to ban them.
- Prepare one or two meals or components in advance.
- Decide on a plan for one social meal or drink this week.

Day 6
Training progression
Repeat the workout and do slightly better.
- Repeat the Simple Starter Workout.
- Beat Day 3 by a little: one more rep, a slightly harder push-up level, or better control.
- Keep 1 to 3 reps in reserve. Progress, not punishment.
- Log your numbers next to Day 3's.
- Go for a walk on your rest day tomorrow if you feel like it.

Day 7
Review & next steps
Learn from the week and plan the next 30 days.
- Complete the weekly review on this checklist.
- Count how many planned meals, workouts and step goals you hit, not what the scale did.
- Choose the two or three habits that felt most doable to keep.
- Fill in the Next-30-Days planner.
- Schedule your next photos and measurements (in 2 to 4 weeks).

Simple starter workout
Do this on Day 3 and Day 6. Rest 60 to 90 seconds between sets. Choose the level that lets you finish each set with 2 to 3 reps in reserve.

Pick what suits you. You don't need everything, and no food here is magic. It's simply easy to build filling, protein-rich meals from.
