The approach we recommend

Fat loss comes from a consistent energy deficit: using a bit more energy than you eat, week after week. Everything else on this page, including protein, food quality, strength training, walking, sleep and stress management, exists to make that deficit easier to sustain and to make sure the weight you lose is mostly fat rather than muscle.

We favour a moderate pace, commonly around 0.5% to 1% of body weight per week on average, because very aggressive diets tend to cost muscle, disrupt sleep and training, and end in regain. We don't recommend crash diets, very-low-calorie plans without medical supervision, fat burners or detoxes.

Where to start

What progress usually looks like

The first week or two often brings a quick drop on the scale, much of it water and stored carbohydrate. After that, progress is slower and uneven, with flat weeks followed by drops. Judge your trend over two to four weeks using weekly average weight, waist measurements and photos, rather than any single morning. How to measure body-composition progress shows how.

A note on safety

If you have diabetes, heart, kidney or liver disease, take medication that affects appetite or blood sugar, or have a history of disordered eating, speak with a qualified healthcare professional before changing your diet significantly. The guidance on this site is general and written for healthy adults.
